How this format works

EMOM 12 means Every Minute On the Minute for 12 total minutes. At the top of each minute you start a new movement, and whatever time you have left after finishing the reps is your rest. Minute 1 is 20 walking lunges, minute 2 is 15 air squats, minute 3 is 12 burpees, minute 4 is 20 mountain climbers, then repeat that cycle three times through. If you can't finish the reps inside the minute, cap the set and roll into the next movement on the new minute.

How to attack it

The air squat and lunge minutes are your recovery windows, so move steady and control your breath there. Burpees are where most people fall behind, so pick a repeatable pace from rep one instead of sprinting the first five and stalling. Try nasal breathing on the squats and lunges, then switch to full open breathing on the burpees and mountain climbers. Aim to finish each round with at least 10 seconds of rest so round three doesn't collapse on you.

Form cues

  • 20 WALKING LUNGES — Step forward into each lunge, keep moving down the line.
  • 15 AIR SQUATS — Feet shoulder-width, hips below knees, chest up.
  • 12 BURPEES — Chest to floor, then jump up and reach overhead.
  • 20 MOUNTAIN CLIMBERS — Plank position, drive knees to chest one at a time, fast.

Scale it

Newer to this: Drop the reps to 15 lunges, 10 air squats, 6 burpees, and 15 mountain climbers to keep the rest windows intact. You can also swap burpees for step-back burpees with no jump, and cut the total to EMOM 8 instead of 12 if the pace is too tight.

Want more: Bump reps to 24 walking lunges, 20 air squats, 15 burpees, and 30 mountain climbers, and add a tuck jump at the top of every burpee. If you're still finishing with 20+ seconds of rest, extend to EMOM 16 and keep the intensity honest all the way through.
